The 10% Running Rule: Why Your Longest Run May Matter More

Weekly mileage only tells part of the story. The distance, intensity and placement of one run can completely change what your body has been asked to absorb.
You finish your Sunday long run, check your watch and see that your weekly mileage has increased by less than 10%.
On paper, everything looks sensible.
Your legs on Monday morning may tell a slightly different story.
The 10% rule has been part of running advice for years: never increase your weekly mileage by more than 10% from one week to the next. It is easy to understand, easy to calculate and appears to offer some protection against doing too much too soon.
The problem is that the body does not experience running as a weekly total.
It experiences every hill, faster mile, change of surface and additional minute spent on tired legs. It also carries the effects of the sessions that came before and has to recover in time for whatever the plan asks it to do next.
I have run thousands of miles over the years, experienced my share of injuries and made enough training mistakes to know that a sensible-looking plan is not always what the body is ready to absorb.
When I was younger, I could often roll out of bed, slip on my running shoes and head straight out for a run with very little preparation. Now, as a masters runner, I am certainly more deliberate.
A short warm-up followed by some mobility and activation gives me an opportunity to see how I am moving, prepare for the demands of the session and identify anything that does not feel right before I increase the pace.
That does not mean getting older automatically makes running dangerous. Experience has simply taught me that readiness matters — and readiness cannot be expressed as a percentage.
Why weekly mileage can be misleading
Imagine two runners who both complete 40 miles in a week.
One spreads those miles relatively evenly across six runs, with a longest run of 10 miles. The other completes several shorter sessions followed by one 20-mile run.
Their weekly totals are identical, but the demands created by those weeks are not.
The second runner has concentrated half of the week’s mileage into one continuous session. That creates a very different exposure from completing the same distance across several runs with recovery between them.
A runner could also remain within a 10% weekly increase while making a much larger change to one particular run.
If your longest recent run was 10 miles and you suddenly run 14, the week may still appear controlled once all the other sessions are added together. Your body, however, still has to tolerate four additional miles without a break.
Weekly mileage is useful. It simply cannot tell you everything that happened inside the week.
Not every mile places the same demand on the body
Distance is easy to measure, but a mile is not a fixed unit of physical stress.
Ten relaxed miles on a flat route are not equivalent to 10 miles containing hills, faster efforts or repeated descents. A run on a forgiving trail may feel very different from the same distance on a hard road surface.
The watch records 10 miles either way.
My own marathon training illustrated this well.
Even during a period when I was running sub 2:50 for the marathon and my overall training volume was high - with additional miles on the bike and laps in the pool - I did not run beyond 16 miles in a single session during a build.
That does not make 16 miles the correct limit for anybody else. It was simply a distance that worked within the way my training was structured and the demands I was able to absorb.
More importantly, those 16-mile runs were not remotely equivalent.
Some were comfortable Zone 1 or Zone 2 runs. Others were predominantly easy but included blocks at marathon pace. One especially demanding session included a two-mile warm-up, followed by 12 × 1 mile at threshold pace with easy recovery floats between each mile, and a two-mile cool-down.
The distance on my watch was still 16 miles, but the training cost was completely different.
The floats kept me running allowing for good recovery, while the faster miles placed much greater demands on the session. Naturally, I needed more recovery in the following days than I did following an easy 16-mile run.
That is the point: distance alone did not tell the full story. The intensity, structure and purpose of the run determined what those miles demanded from me and what I could sensibly do next.
The long run does not end when your watch stops
As the distance of a run increases, the recovery requirement will often increase with it—particularly when that distance is unfamiliar or includes a significant amount of faster running.
But the length of the run is still only part of the equation.
An easy 16-mile run completed by a well-conditioned runner may be absorbed relatively quickly. A shorter session containing hills, threshold work or hard repetitions could leave a much deeper level of fatigue.
What follows the session therefore matters.
An easy run a day or two later may help some runners loosen up and assess how they have recovered. That is very different from attempting another demanding interval, hill or threshold session while significant residual fatigue remains.
Residual fatigue can increase perceived effort, reduce the quality of the next workout and contribute to feelings of heaviness, stiffness or muscular tightness.
The danger is not necessarily one isolated hard run. It is repeatedly adding demanding sessions before the previous load has been properly absorbed.
A highly conditioned runner may tolerate a long run followed relatively quickly by another quality session. Someone newer to the distance, returning after an interruption or already carrying discomfort may need a wider gap.
The session may be identical. The ability to recover from it is not.
The other variables your weekly total cannot see
Mileage is only one part of the training picture. How a run is tolerated can also be influenced by:
Pace and intensity.
Hills and elevation changes.
Road, trail, track or treadmill surfaces.
Time spent on your feet.
Sleep and accumulated fatigue.
Illness or a recent interruption to training.
Strength work and participation in other sports.
Previous injuries or unresolved discomfort.
Changes in footwear.
Body mass and running mechanics.
Nutrition and energy availability.
These factors do not operate independently.
Adding two miles to a familiar easy route is one change. Adding two miles while wearing different shoes, running over hills and carrying fatigue from an earlier session is something else entirely.
This is why copying another runner’s plan can be problematic. You can copy the distance and pace, but you cannot copy their training history, mechanics, recovery or current physical capacity.
A runner is not a spreadsheet.
So, what does the evidence say about the 10% rule?
This is where the recent research becomes useful.
A 2025 study followed more than 5,000 runners and examined over 588,000 running sessions (1). What caught my attention was where the clearest association with reported overuse injury appeared.
It was not found in the change from one week’s total mileage to the next.
It appeared when the distance of one individual run was compared with the runner’s longest run during the previous 30 days. Once that single run was more than 10% longer, the rate of reported overuse injury was higher. The largest increases showed the strongest association.
The study cannot prove that one longer run caused those injuries, and distance was only one of many relevant variables. Nevertheless, the practical message is difficult to ignore:
A weekly total can look perfectly sensible while one run still represents a substantial jump.
Earlier research had already raised questions about treating the traditional rule as a reliable safety threshold. In one trial involving more than 500 novice runners, a gradual programme based on the 10% rule produced almost exactly the same injury rate as a shorter, standard programme (2).
A review of 36 studies also found no consistently reliable relationship between running injuries and changes in distance, duration, frequency or intensity (3). None of this means that gradual progression is bad advice. It means that staying below 10% does not prove that your training is safe, just as exceeding it does not guarantee that you will become injured.
A percentage cannot measure capacity
One useful way of understanding running injury is as a relationship between the demand placed on a particular structure and its current capacity to tolerate that demand.
That capacity is constantly changing.
Training history, strength, sleep, recovery, previous injury, illness and the accumulated demands of everyday life can all influence it. Different tissues may also adapt at different rates.
Your cardiovascular fitness may be sufficient to complete a session while a particular tendon, muscle or bone is not yet prepared for the same increase.
This helps explain why a runner can feel fit enough to finish a workout while one area gradually becomes more sensitive.
A percentage cannot recognise that your previous long run was completed on tired legs. It cannot know that you have changed shoes, introduced hill repetitions or replaced a trail with a harder road surface. Nor can it see that discomfort is beginning to alter your stride.
The 10% rule can measure change in distance. It cannot measure your present capacity to absorb it.
A more useful check before increasing your long run
There is no need to discard the 10% rule completely. Used as a reminder to avoid sudden and poorly considered increases, it can still be helpful.
I would simply stop treating it as a pass-or-fail test.
Before increasing a long or demanding run, ask four questions.
1. What have I completed recently?
Compare the planned distance with your longest runs from the previous month—not only with last week’s total mileage.
2. What else is changing?
Adding distance while also increasing speed, elevation or running frequency creates a different challenge from changing one variable at a time.
3. What comes before and after the run?
A demanding session placed between recovery days is not the same as one inserted into an already crowded sequence of harder workouts.
4. How is my body responding?
Completing the distance does not necessarily mean it was well tolerated. Pay attention to how you feel later that day, the following morning and during the next run.
Instead of asking only, “Have I stayed within 10%?”, ask:
“What am I asking my body to tolerate today compared with what it has experienced recently?”
That question is less convenient than a percentage. It is also far more useful.
When discomfort changes the calculation
Once symptoms appear, the decision can no longer be based on mileage alone.
Consider where the discomfort is located, when it appears, whether it changes your stride and how the area responds during the hours following a run.
A recurring calf problem after adding speed work may need a different response from heel pain that is most noticeable during the first few steps in the morning. This is why plantar fasciitis treatment may need to consider more than the heel, and why the timing and purpose of sports massage for runners before and after a race should reflect the individual runner rather than a fixed timetable.
Pain that becomes progressively worse, noticeably alters the way you run, is accompanied by swelling, is highly localised over a bone or is present at rest should not simply be managed by reducing your mileage and hoping it settles. It may require appropriate clinical assessment or referral.
The 10% rule is not useless. It is incomplete
The 10% rule has survived because it turns a complicated subject into something memorable. Its central message — that sudden changes deserve caution —remains reasonable.
The recent research adds something genuinely useful by drawing attention to the individual run, particularly when it goes well beyond what the runner has completed during the previous month.
But distance remains only one part of the picture.
Weekly volume, individual-session distance, intensity, terrain, mechanics, footwear, recovery and conditioning all influence how training is tolerated. No single percentage can combine those variables into a reliable prediction.
My own experience has taught me that the longest run is not necessarily the most demanding session, and the highest-mileage week is not automatically the most dangerous.
It is the relationship between the session, the runner and what comes before and after it that matters.
A number can start the conversation. It cannot finish it.
